The framework: four behaviors drive most of your healthspan
Before any supplement, device, or prescription, four behaviors do most of the work of extending healthy life: how you eat, how you move, how you sleep, and how you connect. They are the foundation beneath everything we measure, and the first place we look when a biomarker needs to move.
- Eat — Food is information. Protein, fiber, and whole foods send the right signals; ultra-processed food sends the wrong ones.
- Move — Exercise is the most powerful longevity intervention available. Fitness and strength predict both how long and how well you live.
- Sleep — Sleep is active recovery. It governs appetite, metabolism, mood, and the repair work your body does every night.
- Connect — Relationships, purpose, and stress resilience are measurable drivers of long-term health, not soft extras.
Measure, intervene, measure again

Pillar 01 · Eat
What you eat sends instructions to every cell in your body, several times a day.
Core principles
- Prioritize protein at every meal: the most impactful macronutrient for muscle, satiety, and metabolic health.
- Eat mostly whole, minimally processed foods. The closer to its natural state, the better.
- Emphasize fiber: it feeds the gut microbiome, stabilizes blood sugar, and lowers disease risk.
- Limit added sugar and ultra-processed foods, which drive inflammation and overconsumption.
- Stop eating 2–3 hours before bed; late meals raise blood sugar and core temperature and impair sleep.
- Eat slowly and without distraction; pace directly affects satiety and total intake.
The evidence
Fermented foods & the microbiome. A 2021 Stanford randomized trial (Cell, Wastyk et al.) found fermented foods increased microbiome diversity and decreased 19 inflammatory proteins, effects not seen with fiber alone.
Eating pace & caloric intake. A 2018 meta-analysis of 23 studies (BMJ Open) found slow eaters had significantly lower BMI and obesity rates; eating speed independently predicted weight gain.
Time-restricted eating. Trials including NEJM's TREAT (Lowe et al., 2022) show time-restricted eating improves fasting insulin and blood pressure independent of calorie restriction; window consistency matters most.

Pillar 02 · Move
Exercise is the most powerful longevity drug available, and it's free.
Core principles
- Cardiorespiratory fitness (VO2max) is the single strongest predictor of longevity.
- Strength is medicine: muscle mass and grip strength predict frailty risk and mortality.
- Daily movement matters, not just workouts. Sitting is harmful even for people who exercise.
- Zone 2 cardio builds the aerobic base that underpins all other fitness.
- Progressive overload drives strength: gradually increase load, volume, or difficulty.
- Mobility preserves function; declining range of motion is a major driver of loss with age.
The evidence
Post-meal walking & glucose. Walking for 10–20 minutes after eating blunts post-meal glucose spikes by roughly 20–30% across multiple controlled trials, one of the most accessible and effective tools for day-to-day metabolic health.
Grip strength as a biomarker. Grip strength is a validated, independent predictor of frailty and all-cause mortality; in large cohorts it tracks mortality risk better than blood pressure. Simple training (farmer carries, dead hangs) builds it directly.
Sauna & cardiovascular health. The Kuopio study (Laukkanen et al., JAMA Internal Medicine, 2015) followed 2,315 men for 20 years. Sauna use 4–7×/week was associated with 48% lower fatal cardiovascular risk and reduced all-cause mortality; frequency mattered more than session length.

Pillar 03 · Sleep
Sleep is not rest. It's when your body does its most important work.
Core principles
- A consistent wake time, even on weekends, is the single most impactful sleep habit.
- Morning light and a wind-down routine are the two most powerful behavioral levers.
- Avoid activating activity, screens or otherwise, in the 60–90 minutes before bed.
- Finish your last meal 2–3 hours before bed.
- Keep the bedroom cool (65–68°F / 18–20°C), dark, and quiet; environment shapes sleep biology.
- Track for insight, not judgment. Weekly trends matter; single nights are noise.
The evidence
Morning light & the circadian clock. Getting bright natural light within 30 minutes of waking sets the suprachiasmatic nucleus and triggers melatonin release 14–16 hours later. Paired with a consistent wake time, it is the most powerful behavioral lever for falling asleep and waking on schedule.
CBT-i vs. sleep medication. A 2015 meta-analysis (Trauer et al., Annals of Internal Medicine) found cognitive behavioral therapy for insomnia produced larger and more durable improvements than medication, with benefits sustained at 12 months. It is now the first-line recommendation for chronic insomnia.
Breathwork & sleep onset. A 2023 study (Balban et al., Cell Reports Medicine) compared daily 5-minute breathing practices over one month. All reduced anxiety and improved sleep, with the physiological sigh (double inhale, long exhale) showing the strongest acute effects.

Pillar 04 · Connect
Loneliness is as damaging to your health as smoking. Connection is medicine.
Core principles
- Quality of relationships is the best predictor of health, happiness, and longevity.
- Chronic, unmanaged stress accelerates aging; stress resilience is a trainable skill.
- Depth matters more than breadth; a few truly close connections protect health most.
- Living in line with your values, not external expectations, is foundational to wellbeing.
- A daily grounding practice is a workout for your stress-response system.
- Purpose and meaning reduce all-cause mortality, independent of other health behaviors.
The evidence
Relationships & longevity. The Harvard Study of Adult Development has tracked participants for more than 80 years. The quality of close relationships emerged as the strongest predictor of long-term health and happiness, outperforming wealth, fame, and social class.
Mindfulness & health outcomes. A 2014 meta-analysis (Goyal et al., JAMA Internal Medicine) of 47 trials found mindfulness-based stress reduction moderately improved anxiety, depression, and pain; inflammatory markers including CRP and IL-6 fell in multiple RCTs.
Nature exposure & cortisol. A 2019 study (Hunter et al., Frontiers in Psychology) found a 20-minute nature experience significantly reduced salivary cortisol; sitting or walking both worked, even in urban green space.
